A 16/8 intermittent fasting meal plan looks like the hard part, but the secret isn't the list of dishes. It's how much fits in your window. This guide gives you a 7-day plan on the 16/8 protocol, with portions and the reason behind each choice.

ContaCal is the app that counts the calories on your plate from a photo. It was built to solve the part almost every meal plan ignores: how much. Before the meal table, it helps to see why the window alone doesn't drive weight loss.

Why your fasting meal plan doesn't work on its own

Fasting creates the chance for a deficit, but the total calories in your window decide whether you lose weight.

Eating in a short window tends to cut calories by default. You simply have fewer hours to eat. The review in the New England Journal of Medicine shows fasting improves metabolic markers, but weight loss comes from energy balance, not the clock.

That's why two fasting plans can give opposite results. One fits your burn, the other blows past it. If you want to review the basics first, the complete intermittent fasting guide covers protocols and science in depth.

How to build your 16/8 intermittent fasting meal plan in 3 steps

Set the window, anchor protein in every meal, and adjust portions until you land in your deficit.

The first step is the protocol. The 16/8 (16 hours fasting, 8 eating) is the most common because it fits real life: you keep meals between noon and eight at night. Beginners do better following the 12:12 to 16:8 progression schedule before tightening the window.

The second step is protein. It holds hunger off and protects muscle while you lose fat. A simple target comes from the protein calculator, usually 1.6 to 2 grams per kilo of body weight.

The third step is fine-tuning. You build the plate, measure the result for a few days, then trim or add as the scale responds.

Aim for 25 to 35 g of protein per meal: eggs, chicken, beef, fish, yogurt or whey. That's the range that keeps you full until the next meal and makes the plan work without the mid-afternoon hunger.

7-day 16/8 intermittent fasting meal plan

Three meals between noon and eight, with protein in each and real carbs in the two biggest ones.

This 16/8 intermittent fasting meal plan opens the window at noon with the first meal, runs through an afternoon snack and closes at dinner. The day lands near 1,500 to 1,700 kcal, a starting deficit for many people. Adjust the portion to your own burn.

DayOpen the window (12pm)Snack (4pm)Dinner (7:30pm)
MondayGrilled chicken, rice and saladPlain yogurt with fruitThree-egg omelet with veggies
TuesdayGround beef, beans and squashA handful of nutsBaked fish with broccoli
WednesdayChicken breast, sweet potato and saladBanana shake with wheyVegetable soup with shredded chicken
ThursdayTilapia, brown rice and vegetablesBoiled egg and fruitBig salad with tuna and chickpeas
FridayLean beef, beans, rice and greensYogurt with oatsChicken stir-fry with vegetables
SaturdayLight chicken stroganoff with riceFruit with peanut butterHomemade burger, no bun, with salad
SundayFree lunch, in a controlled portionCheese and tomatoWhole-wheat wrap with chicken and salad

Notice that no day zeros out carbs. Rice, beans and sweet potato show up in the bigger meals because they give energy and help you stick with the plan. What changes is the size of the portion.

What to eat when you open the window (and what to hold)

The first meal calls for protein and fiber, not a sweet or a juice that spikes hunger right back.

After 16 hours without food, the body absorbs fast. Opening with a pastry, juice or a sleeve of cookies triggers a glucose spike and, soon after, more hunger. How you open the window sets the tone for the rest of it. The step-by-step is in the guide on how to break a fast without wrecking the result.

How much to eat: the number the plan hides

A clean plan still adds weight if portions run past your burn, and almost no one catches it alone.

Here is the point that separates people who lose weight from people who stall. A classic study in the New England Journal of Medicine found people underestimate what they eat by about 47%. You think you ate 1,500 kcal and ate 2,200.

In a fasting window that error grows, because built-up hunger pushes the portion up. The extra oil, the second plate and the bonus fruit add up with no warning. That's why timing tools solve the schedule but not the how much.

Measuring closes that gap. Instead of guessing, you photograph the plate and see the real number on the spot. That's what turns a plan on paper into a result.

5 mistakes that cancel your fasting meal plan

The most common slips aren't in the fast, they're in the window.

Fasting isn't for everyone: pregnant or breastfeeding women, teens, people with diabetes on medication, or anyone with a history of disordered eating shouldn't try it on their own. Talk to a doctor before you start.

  • Compensating in the window. Eating double because you went 16 hours without food erases the deficit the fast opened.
  • Skimping on protein. Without 25 to 35 g per meal, hunger returns fast and muscle melts off with the fat.
  • Drinking your calories. Juice, soda and cocktails go down easy and don't fill you up. In the window, they weigh.
  • Tightening the window too soon. Jumping from 12:12 straight to 16:8 breeds hunger and quitting. The progression matters.
  • Not measuring. Without tracking portions, you repeat the underestimate and never see why the scale won't move.

16/8 intermittent fasting meal plan FAQ

Do I have to follow the meal plan exactly?

No. The plan is a template. What matters is protein in every meal and total calories inside your deficit. Swap foods for equivalents you enjoy.

Can I eat rice and beans on intermittent fasting?

Yes. Fasting controls when you eat, it doesn't ban carbs. Rice, beans and potato fit in the bigger meals, in a portion that respects your daily burn.

How many meals should I have in an 8-hour window?

Usually two or three. On 16/8 you can fit a lunch, a snack and a dinner. Fewer meals make control easier, more meals help if you train hard.

How much weight does a 16/8 meal plan lose?

It depends on your deficit, not the clock. The average runs around 0.5 to 1 kg of fat per week with a moderate deficit. Week one drops more because of water.

What can break a fast by accident?

Anything with calories. Black coffee, water and unsweetened tea keep the fast. Milk, juice, candy and even some supplements break the window.
